    I have heard of the Pavel and the RKC. I am more of a Steve Maxwell and Steve Cotter disciple. I took and passed the 2 day Steve Maxwell k-bell cert course, brutal. The RKC is a 3 day marathon. My buddy said it was the hardest thing physically he has ever done.

    30 minutes revolving stairs
    5 x 12 dips w/ 5 burpees after each set
    3 x 12 tricep pushdowns w/ 5 burpees after each set
    3 x 12 straight bar curl w/ 5 burpees after each set
    3 x 12 ladder curls w/ 5 burpees after each set
    5 x 8 towel pull ups (thanks greco) w/ 5 burpees after each set
    5 x 10 curls/tricep kickouts with bands w/ 5 burpees after each set

    3 x 12 32kg chest press on stability ball/ 6-8 plyo-push ups/ 5 burpees
    3 x 12 12kg chest flyes on stability ball/ 6-8 plyo-push ups/ 5 burpees
    3 x 12 24kg renegade row/ 5 burpees
    3 x 12 24kg pull-over on stability ball/ 5 burpees
    2 x 32kg farmers walk untill failure
    2 x 20kg bear crawl until failure
